Three Simple Creative Awareness Forms

Three Simple Creative Awareness Forms

Here are three simple meditation forms that you can do anytime, either as a short 1-5 minute practice in a spare moment, or as a longer meditations when you have more time.

1. Developing appreciation of simple awareness.
One of the things that we learn to appreciate when we take up meditation is to appreciate how pleasurable the simple act of awareness can be.
Take a minute now and just allow your mind to rest on an object. It could be the sounds as they come and go in the moment, or the play of the light across the landscape or cityscape as you look out of the window. Just allow your awareness to rest on that single area for as long as you want. As you do so, feel your mind and body moving into a state of rest and regeneration. Feel how pleasant the simple experience of relaxed, open awareness is.

2. Observing yourself in the third person
We habitually view our daily life and the events that happen in it in a first person, subjective manner. This awareness exercise offers another perspective on our life that we can work on integrating.
Sitting down, imagine that, rather than seeing life through the eyes of your physical body, imagine that you are outside your body, maybe two or three meters away observing yourself. Recall the events of the last 24 hours, and mentally see yourself engaging in your activities. As you observe yourself, you may find that feelings and emotions come up. If so, that is fine, just allow them to. The thing that you want to try and avoid as you are watching yourself is to start analyzing it or making judgements about what you are seeing. Simply be an objective observer and try and experience as fully as possible what it is like to be free from an obsessive first person experience of your life.

3. Finding your inner light by relaxing into the darkness of your mind.
Relax your mind as much as possible, as if you are falling asleep. Allow your awareness to be enveloped by the deep, silky darkness that is normally experienced as you start to drift into unconscious slumber. The key here is to ALMOST fall asleep, but NOT to actually fall asleep! Keep a part of your mind alert and awake as the main part of your mind and body relaxes deeply.
Think of the darkness that you experience as you are relaxing in this way as being like the darkness that a baby experiences in the mother’s womb, or like the darkness of deep night when we are all asleep. Rest in this darkness as fully as you can without losing that small element of aawakeness!
After a while imagine that you sense within the darkness a point of light. A little bit like the first rays of sun as it is still beneath the horizon at dawn. Focus on this point of light and allow it to become gradually stronger and more pervasive, like the rays of the sun spilling across the horizon as it rises. Gradually, without trying too hard, let the inner light within your mind begin to fill the darkness until your mind feels bright and radiant like a morning sun.
The key with this exercise is to relax as fully into the darkness before you attempt to find the light, and not to try too hard to find the light. If you relax deeply into the darkness, the light will actually start to emerge in its own time. However, you can stimulate it a little bit by imagining the point of light emerging from the darkness as described above.

Lighting up your pathways – Helping your brain to help you

This article explores ways of being mindful to help develop an appreciation toward your brain. My experience over the years is that you can significantly change the health of the different internal organs and zones of the body using meditation. Since your brain is such an important aspect of our body-complex, time spend in mindful appreciation of your brain is well spent.
Like other areas of out body, often we only notice our brain when it starts to go wrong or malfunction. It doesn’t take too much wisdom to see the benefit of not waiting to that point before we start to look after it!

Caring attention to your brain
You can start mindfulness of the brain simply by noticing it sitting there in your skull, and paying attention the feelings and sensations that you have in and around it. Any areas of tension or ‘brain-fog’ that you notice there you can gently encourage the brain to release. Awareness itself is a healer, and just this opening stage can be quite powerful if done with reasonable quality attention

Smiling to your body and brain
In the Qi gong tradition of meditation there is a practice called ‘smiling to the internal organs’ which is a form of health meditation. This can be easily applied to the brain as follows:
Step 1: Relax your facial muscles. Then raise the corners of your mouth a few millimetres, so the expression on your face is that of a gentle half smile. Notice the natural warmth of the energy that is generated from this.
Step2: Imagine the warm energy of the smile as a miniature sun that gathers in the space between your eyebrows, maybe about the size of a golf ball. Then imagine that mini-sun moving to different parts of the brain. Focus your smiling energy in each area for a short while seeing it radiate its healing and energizing there. For example, you could move it:

  • First to the prefrontal cortex at the front, just behind the forehead and temples
  • Secondly to the mid-brain or limbic-zone, responsible for much of our emotional and social processing
  • Finally to the back, the primal/reptilian zone of the brain and the brain stem where our fight or flight responses are located

Move the smiling energy back and forth into each area for a while, and then finish by relaxing your attention and letting your brain absorb the effect of this process.
As well as being good for your brain, you’ll also notice that this meditation has a soothing effect on your thoughts, making it quite easy to feel mentally calm.

Mindfulness and brain density
Evidence has shown that regular meditation increases the gray matter in the:

  • Insula – which is linked to interoception; self-awareness; empathy for emotions. (Holzel et al.,2008; Lazar et al., 2005)
  • Hippocampus – associated to visual-spatial memory; establishing context; inhibiting amygdala and cortisol. (Holzel et al.,2008; Luders et al., 2009*)
  • Prefrontal cortext (PFC) – related to executive functions and attention control. (Larzar et al., 2005; Luders et al., 2009*)
  • Regular meditation reduces: Cortisol thinning linked to aging in insula and PFC. (Lazar et al.,2005)

The experiments above were just measuring the effects of a very general mindfulness practice, nothing brain specific. The proposition would be that the meditation that I describe above would have a rather more explicit and positive effect on the brain than the one done in the research.
Actually, I find that doing the brain meditation itself and the good feelings that come from it is rather more motivating than research. But if it motivates you to get practising, then by all means use it to get up and running!

The way to silence

….is to meditate. And what is the way to meditate? To be silent!
This is a fun little paradox, and it is worth exploring a little more.

Silence is at a premium
These days our heads are very full of noise, and there is the incessant information coming at us from our environment, the internet and our phones. Because of this, and also because of our identification and addiction to thoughts and information, many people find it impossible to silence their mind to the extent that they don’t even want to try as the results are so discouraging. Because of this accessing silence well is a premium skill that has particular value for us.

How to meditate
To meditate in the simplest terms is to be present to your immediate experience, and be aware of that experience. This means to gather your attention away from ideas and concepts of past and future, and let your attention rest in the present. Then what you need to do is avoid falling asleep, or dozing off! So, meditation is the space between thinking/concepts and sleep/inertia; holding that space, and being alert and aware in that space. If you start practicing this you will discover that this space is also a silent one, or that there is silence present in that space.

Brain relaxation
It’s helpful for thought reduction to relax your brain. Our brain is our organ of thought, so if you relax, the number of thoughts that you have is correspondingly reduced. If you focus attention on your physical brain, breathe in be aware of any tension in it, breathe out release that tension, after a short while you will notice the difference.

Regenerative silence
So, if you sit in meditation like this, you’ll start to notice little patches of silence. Maybe they are only a few seconds long before you get distracted, but as long as you keep practicing, the patches of silence will grow. You will also notice that you don’t ‘create’ silence, its already there underneath the noise. When you relax and become present, the silence reveals itself right there, without you ‘doing’ anything. Whenever you enter into silence (or even just a little bit more silent than before), you will notice that it is relaxing, regenerative and helps you find a sense of basic sanity.

Creative silence
Silence is a space of no-thing, the point is there is nothing there. Moving deeper into silence, we discover that it also creates spaces that help us to imagine our life and our way of going and being in a new way. It is generative, from silence and being, our process of becoming starts to evolve.

Singular silence
Silence also creates singularity, focus. All our energy gathers into the silence, we become integrated, powerful. The side effect of this during the day is that it becomes easier to focus on tasks, there is less inner interference and we become more effective in life.

Silence amidst the noise
After a while you will notice that the silence is always there. You can ‘hear’ it even when your surrounded by noise and are thinking actively. It becomes something that you can dip into at will, which is a pleasure that also gives rise to confidence and, (in my experience) a sense of humour and playfulness.
I’ll leave you with a short story from Anthony De Mello’s ‘One minute wisdom’, Enjoy the silence!

The illusion of evasion, distraction, suppression

Evasion, distraction and suppression can make us feel like we are escaping our inner-problems in the very short term, but we pay a heavy long-term price. By facing, accepting and embracing our inner discomfort our efforts are rewarded with deep confidence as we gradually become more and more courageous

Running away from the things within us that we are afraid of can be very tempting. In the article below I look at the consequences of this strategy, and how we can set up new strategies that give us a better chance of genuinely enjoying out life, even when we are going through a tough patch.

The illusion of evasion, distraction, suppression

Difficult things are difficult to face
It’s not easy to face the things that make us uncomfortable in life.

  • Uncertainty of the future
  • Low self-esteem and lack of confidence in the face of a challenge
  • Regrets about the past
  • Fear of judgment
  • Feelings and emotions arising in us that we have been told are ‘bad’, forbidden or undesirable

The list could go on and on here, there are so many tricky and nervous-making things that can come up inside us in the face of our life-challenges.

The three types of short-term escape
In response to our discomfort, it can be easy to do three things:

  • Evade – Pretend we aren’t having the feeling, never acknowledge it or talk about it, push it out of our mind or think faster about something else whenever it comes up
  • Distract – Keep outwardly busy so we don’t have time to reflect on what’s going on inside. Go to social events we aren’t really interested in. Watch too much TV. Stay over-busy at work.
  • Suppress – Block the feelings and thoughts, put up inner walls, deny its existence, armor and tense our body against the presence of the emotional threat.

All of these three can feel like we are escaping in the very short term, but the longer-term price we pay is:

  • We remain stuck with the same unresolved difficult feelings and thoughts
  • We lose courage and self-esteem as we repeatedly (often unconsciously) give into fear and run away.
  • The unresolved feelings build and amplify, becoming larger and more difficult over time through the denial and suppression.
  • We can create actual repressions, where parts of our personality split off into the unconscious, becoming a part of our shadow, and haunting us continually from that place.

Replacing the three escape methods
A more courageous and effective methodology might be termed as ‘Facing, accepting and embracing’. If we take the example of working with anxiety around the future, this would mean:

  • Facing – When it arises, acknowledge it, turn toward not away from it. Bring it into your field of consciousness, not pushing it out and away
  • Accept – Accept that it is there, that it IS, even if it makes you uncomfortable, even if you don’t like it. Acceptance brings you into contact with the reality of your anxiety, and so in the best position to work with it effectively.
  • Embrace it – From acceptance, if we can then actually open to and embrace our inner challenge, it can begin to give back to us. For example we can then begin to work on transforming our anxiety about the future into excitement about the possibilities.

Transformation and enjoyment
Facing, accepting and embracing our inner challenges is a psychologically mature approach that rewards our efforts with confidence as we gradually become more and more courageous. It also helps us to remain practical and grounded in terms of finding real solutions to the actual things that are bothering us. Like all other well-done mindful methods, facing, accepting and embracing helps us to become more confident in the face of our reality, and in our capacity to deal with it effectively.

The nuance of mindful goal vs process orientation

The nuance of mindful goal vs process orientation

How can proper mindful application to process improve your capability, confidence and efficiency? And how can you really pay attention to what you are doing, instead of thinking you are paying attention, when in fact you aren’t? This second part sounds funny I know, but you will see what I mean when we get into the examples, it’s a technical problem that means we are focusing, but we are focusing at the wrong point of our process, which sabotages its efficiency. With this in mind, let’s have a look at my two everyday examples of this:

Eyes on the type-pad, not the screen
I’m typing out this article on my phone, which has a very sensitive type pad. If I’m even slightly off it will use the letter next to the one that I mean, and therefore a typo. I can massively reduce my typos by watching the type pad as I type, rather than the letters appearing on the screen. It’s very tempting to watch the screen as I type, because I want to know that the words are coming out correctly. However, taking my eyes off each letter as I type (looking at the desired result), rather than trusting the process and keeping my eyes on my fingers creates a noticeably more error strewn result. So this is a simple example of how orienting more on process helps. Of course this doesn’t mean that I don’t look up and so check for errors occasionally, but at the moment I type my eyes are on the keys.

Watching the ball onto the strings
When I play squash, the first principle I always try and get going in my strokes is watching the ball onto the strings. This means that, at the point where my ball hits the strings of my racket, my head is still, eyes looking at the point of contact. This is real attention to process. A lot of people think they are doing that when in fact what they do is, a fraction of a second before hitting the ball they raise their head and look at the front wall, so they can see where the ball is going to go (the shift to result orientation). That means when the most important moment of the shot is immanent, they are looking in the wrong direction! So of course, that’s something we can be applying to many of our daily activities and interactions; We take our attention away at the crucial moment. We think the process is ‘done’ so we shift attention (often fractionally and without noticing) to the result, which leads to a decrease in quality of execution and often a ‘mistake’.

Conclusion: Finishing the process, then looking up!:
By ‘watching the ball onto the strings’ I can improve the basics of my squash game like length and height of shot by about 10-20% (sounds unbelievable? I know) so then if you were identifying the ‘critical moment of many other activities eg:

  • Listening and talking in a conversation
  • Meditating
  • Stepping as you walk
  • A daily work activity or leisure task
  • A piece of creative writing or art

How much could you improve on your execution by really paying attention in the right way? The nice thing about this is that, but paying attention to the process better, we get a better result.

Dear Integral Meditators,

Our day-to-day emotions often grind us down. Unless we are careful, this can be our main experience of emotions, which is an energy sapping experience! But emotions can also inspire us, and create energy in us. What if we were able to spend more time in our day connecting to these types of emotional state? This Saturday I will be doing my Mindfulness for Emotional Intelligence Masterclass, which is designed to help you do exactly that; spend more time in emotional states that are energising and fulfilling. You are most welcome to join me.

My Meditations for connecting to the Tree of Life Workshop on Saturday the 28th August is also one that works a lot with feeling tones, colours and images. It’s one worth considering from the perspective of emotional range.

Connecting to higher, deeper emotions (Enjoying emotional resilience)

Emotions can inspire you
Our day-to-day emotions often grind us down. The frustration of work, the anxiety around an uncertain future, the fatigue of having to tell the kids to do things five times in a row, the low-grade resentment towards others, loneliness, clinging, nervousness…the list goes on. Unless we are careful, this can be our main experience of emotions, which is an energy sapping experience!
But emotions can also inspire us and create energy in us. What if we were able to spend more time in our day connecting to these types of emotional state?

Emotions as feeling tones
One way of thinking about emotions is that they are the ‘feeling tones’ associated with particular thoughts, people, places, things and environments. To connect to your higher, deeper emotional states notice what thoughts, people, places, things, memories stimulate these higher, harmonious and or deeper feeling tones within you. If you start to look, you’ll see you have access to a range of this type of emotions:

  • Memories of significant meetings and moments with humans, animals and places
  • Particular pieces of music or art
  • Landscapes that you know well
  • Moments in stories or movies

Getting familiar with your current range of higher, deeper emotions
By remembering and focusing on these ‘higher feeling tones’ you can make them more present in your everyday life. Once they become more stable you can use them to inspire and energise you though the day, so that you become an ’emotionally resilient’ and strong person. You can learn to radiate these emotions out from you into the world, so that you start affecting the people and places around you in a good way, rather than being a victim of the emotional ambience that surrounds you.

Two examples
The first example from my own life is I am currently listening to a lot of Sergio Leone’s music as I work. It’s kind of gritty and angelic at the same time, and gives me a sense of inspiration, courageousness and tenacity, amongst other things. It’s not a superficial ‘positive’ type of emotional time, its deep and visceral and heartfelt, which is what makes it so inspiring to me.
Childhood memories of ponds – The second example contrasts with the first. Whereas the first example is more dynamic the second is calm and contemplative. When I was a child I spent a lot of time seeking out and exploring ponds. Much of the time I was simple looking deeply into the water in silence. If I think about those times, the feeling tone associated with it rapidly activates and I find myself in a deeply calm emotional state.
Expanding your range
If you take these two examples, you might even see that there are higher and deeper emotions that you can be activating today that you haven’t experienced in a long time, but that are available to you.

It is well known that the one of the Buddha’s main teachings was that of impermanence, that ourself and all the things within and around us are in a state of continuous change. Buddha taught that our ordinary everyday existence has the nature of transience and, when we cling too tightly to changeable things, dissatisfaction, pain and suffering arise.
What is not quite so well known or understood is that Buddha also taught that by closely observing that which is impermanent and unsatisfactory we can discover in that very same act of observation that which is permanent, reliable, liberating and fulfilling. Liberation and permanence exist in the same space as impermanence and dissatisfaction.

Compassionate presence, awakened action

Compassion isn’t always easy. Making room for compassion for others sometimes feels like a tall order, especially when we are struggling to find compassion for ourself. The article below explores how opening to compassion for others can sometimes be the best way to work with our own pain and stress.

Compassionate presence, awakened action

Compassion isn’t always easy. Making room for compassion for others sometimes feels like a tall order, especially when we are struggling to find compassion for ourself, and to bear the burden of our own stress and wounds. I want to start by inviting an awareness that sometimes (not at all times), opening to compassion and compassionate action toward the world, can actually be the best way to help change our own experience. As Robin Wall Kimmerer says:

‘Action on behalf of life transforms. Because the relationship between self and the world is reciprocal, it is not a question of first getting enlightened or saved and then acting. As we work to heal the earth, the earth heals us.’

So, it’s always worth making room for others in our world-view. Its not just sacrificing ourself or ‘being good’, it is an intelligent, wise way of getting by!

Using our own pain
One of the simplest ways to work on transforming our own pain is to use it as a doorway to compassion:

  • If you are suffering from loneliness, you can imagine the millions, or even billions who share this experience in the world. You can find examples in your own life of people you know
  • Your physical sickness can open you to the awareness of the worse and more permanent experience of others
  • Work stress? Oppressive colleagues or bosses? You can bet there are many others who have the same and worse, and you can probably find examples in your own close circle of influence.

If you stopped to think in this way, what would be the main challenges of your own that you can start to mindfully use to develop your compassion for others?

Doing what you can in the face of the limitless
In terms of acting upon your compassionate awareness and impulse, it can feel a bit intimidating. In Mahayana Buddhism, the vow of the Bodhisattva is as follows:

‘However many living being there are, I vow to liberate them all (from their suffering),
However many delusions I have, I vow to conquer them all.
However many spiritual truths there are, I vow to Master them all.’

Well, that can feel like an overwhelming amount to do! One of the best ways to deal with this issue is simply though presence and attention to the presenting circumstances. As Nkosi Johnson says:

“Do what you can,
with what you’ve been given,
in the place where you are,
with the time that you have.”

Ask yourself the question: ‘In this moment, today, what opportunity is there for me to act compassionately and do what can be done to reduce the pain and suffering of others and myself? What can be done, with what I have at my disposal, where I am now, in this moment?’

Awakened, compassionate presence
Often the best response to suffering is presence. To witness and acknowledge the pain in front of us enables us to

  • See it and act if there is something we can do
  • If there is nothing we can do, then sometimes simply acknowledging that we see the pain of others can help them. As a friend of mine the other day said to me ‘Thanks Toby, this helps a lot’. All I had done was say that I saw what his pain, and I believed that in the long term the things that he was going through were forging and forming him, rather than defeating him, and that although he could not see it yet, he was becoming someone stronger than he could imagine!

Compassionate presence comes from practice + life experience
As your life experience unfolds, often your compassion for others increases because you can relate to them more as you ‘know how they feel’. If we combine this with practising simply being present every day, then this can make the power of our compassionate presence grow exponentially. For example, simply practicing ten minutes of my meditation on ‘Sitting like a mountain’ from last week’s article, we can anchor our compassion more deeply in this moment, and in the centre of our being, even as the storms and floods of our life come and go.

Free Form Breathing – Allowing your body intelligence to decide

Dear  Integral Meditators,

This weeks article is a short, simple and profound breathing meditation technique for getting in touch with your body’s natural intelligence and wisdom. I do it a lot, and when I teach it people give very good feedback on the immediate effects they notice!

Free Form Breathing – Allowing your body intelligence to decide

One very simple technique that can be used both as a meditation in itself, or in order to prepare for other meditation practices is as follows:
Simply ask your body how it wants to breathe in order to find its point of balance, relaxation and calm. Then simply allow your bodies consciousness to guide the pace, depth and manner of your breathing for a few minutes.

In this exercise rather than imposing a technique or form upon your breathing and body, you allow your body consciousness to guide you in the breathing pattern IT needs to do most in order to find centered-ness, relaxation and calm. It may decide that it needs to breathe in short bursts with an emphasis on the outbreath, it may guide you toward long, evenly spaced breathing or whatever (you may be a little surprised!). The point is that you are allowing your body consciousness to do it, rather than dictating to our body what the rhythm should be.
Once you have done this for a while you’ll find that your mind and body are calmer and more centered, and you can go onto engage in whatever activity you then wish with a greater sense of poise and presence of mind.
